Barbell technique: the setup details that decide the lift

Most bad reps are decided before the bar moves. By the time a squat is grinding forward or a deadlift is drifting away from your shins, the mistake is ten seconds old — it happened in the rack, in the breath, in where you put your feet.
That is good news. Setup is the most coachable part of lifting and the part almost nobody practices, because practicing it feels like you are not training. You are. Here is what the setup on each major barbell lift is actually doing, and how to tell when yours is off.
The ten seconds before a squat decide the squat
Start with bar position. High-bar sits on the shelf of muscle at the top of your traps and tends to keep your torso more upright. Low-bar sits lower, across the rear delts, and requires more forward lean and more hip drive — most people can move more weight there, but it asks for shoulder and wrist range that not everyone has. Neither is correct. Pick the one you can hold without pain and stay with it long enough to get good at it.
Set the J-hooks so the bar sits at about mid-chest height — you should have to stand up an inch or two to unrack, not rise onto your toes. Then set the safeties. In a competition rack, the pins or straps should sit just below the lowest point the bar reaches in your deepest rep. Set correctly, they are the reason you never need a human spotter for most of your sets.
Pull the bar down into your back before you unrack it. Hands as narrow as your shoulders tolerate, elbows pointing down and slightly back. Then two steps out, not five. Every extra step is wasted energy and one more chance to set your feet wrong.
The breath is part of the technique
Brace before you descend, not on the way down. Take a large breath into your belly and the sides of your ribs — not a chest-lifting sip of air — then tighten your midsection as though you were about to take a punch. That combination of held air and abdominal tension raises the pressure inside your trunk and stiffens the spine against the load. You hold it through the hardest part of the rep and breathe near the top.
One caution worth saying plainly: this kind of braced, breath-held effort — the Valsalva maneuver — causes a sharp, temporary spike in blood pressure. If you have a cardiovascular condition, uncontrolled high blood pressure, or a history of eye issues, that is a conversation for your physician before you make it a habit.
Bar path and the depth argument
The bar should travel in a nearly vertical line over the middle of your foot. If it drifts forward, something failed — usually your hips rose faster than your chest, or your ankles and upper back ran out of room. Filming one set from a 45-degree angle tells you more in ten seconds than a month of guessing.
Depth is determined by your hip socket shape, your ankle range, and your ability to hold position — not by a rule. Hips below the knee crease is a standard for competition, not a requirement for a useful squat. And the internet's favorite commandment, never let your knees pass your toes, is simply wrong. Forward knee travel is normal, and restricting it deliberately shifts load out of the knees and into the hips and lower back. Whether that trade is good depends entirely on you.
Front squats change the problem, not the principle. The bar rests on the shelf of your front delts with the elbows driven high; your fingers keep it from rolling, they do not hold it. Most people are limited there rather than by leg strength. The upside is bailing: a failed front squat dumps forward and away.
If you do use a human spotter on a back squat, spot from directly behind, arms under the lifter's armpits, and stand up with them. Two people at the sleeves is worse than a well-set safety.
On the deadlift, the bar tells you the truth
Set the bar over the middle of your foot — roughly an inch from your shins for most people. Take your grip just outside your legs, then bring your shins to the bar rather than dragging the bar to your shins. Let your hips settle where your build puts them. Hip height is a function of limb lengths, not virtue; a long-femured lifter and a short one will look different, and both can be right.
Before you pull, take the slack out. There is a small amount of play between the plates, the sleeves, and the bar. Pull up gently until you feel the bar click into tension and your lats engage, then drive the floor away. Yanking a loose bar is how backs get surprised.
From there, the bar drags up the legs in a vertical line. If it swings out in front of you, your hips shot up before the bar moved and your back finished the lift alone.
Romanian deadlifts run the opposite direction. You start standing, soften the knees once, and then keep that knee angle while you push your hips back. The bar stays in contact with your thighs the entire way. Your depth is wherever your hamstrings run out of range — the point right before your lower back would round. The floor is irrelevant, and chasing it is the most common way this lift gets ruined.
Here is the honest part. The rule that spinal flexion under load is inherently dangerous has outrun the evidence; backs bend, and people lift heavy things with rounded spines without being injured. What we can say is narrower and more useful: a braced, near-neutral spine is the position most people can produce force in reliably, and it is the position a coach can actually teach and check. Almost every technique standard in this article is justified by performance and consistency, not by proof that it prevents injury. Anyone selling you technique as injury insurance is overstating what we know.
Pressing without paying for it in your shoulders
On the bench, five points stay in contact: both feet, your hips, your upper back, and your head. Pull your shoulder blades back and down and hold them there — the bench becomes the floor your upper back pushes into. A modest arch through the upper back is normal, not cheating.
Grip width is set by one test: at the bottom of the rep, your forearms should be vertical when viewed from the front. Wider shortens the range but loads the shoulder more for many people. Use a full grip with your thumbs wrapped, always use collars, and never take a heavy set without either a spotter or safeties set at chest height. Agree on the hand-off count out loud before you lift.
Overhead pressing fails for a different reason. Most people leak the rep by leaning back into a standing incline press. Stack your ribs over your pelvis, squeeze your glutes, brace, and set your grip just outside your shoulders so the forearms are vertical. Move your head back an inch to let the bar pass your face, then bring your head through as the bar finishes over the middle of your foot.
One correction: the "shoulder blades down and back" advice that works on the bench is wrong overhead. Your shoulder blade has to rotate upward for your arm to travel overhead safely. Locking it down blocks that. Let it move.
The pulling half nobody rehearses
Rows deserve the same setup discipline. A chest-supported row removes the lower-back tax entirely and lets you actually train your mid-back. If you row bent over, set the torso somewhere above horizontal, pull toward your lower ribs, and let the shoulder blade travel — stretch at the bottom, squeeze at the top. If your hips are rising to move the weight, the weight is the problem.
Pull-ups have a real progression, and skipping it is why people stall for years:
- Inverted rows, adjusting your torso angle to change the load
- Scapular pull-ups — hanging, then pulling your shoulder blades down without bending the elbows
- Eccentric-only reps, jumping to the top and lowering under control for three to five seconds
- Assisted reps, band or machine
- Full reps, dead hang to chin clearly over the bar
- Weighted reps
Know what your assistance is doing. An assist machine helps most at the top, where you need it least. A band helps most at the bottom stretch and nearly disappears at the top. Use either, knowing which part of the lift it is covering for.
