The six movement patterns every good program is built on

Most people build a workout by thinking in body parts. Chest day. Arm day. Something for abs. It is an easy way to organize a week and a bad way to organize a body.

Your nervous system does not have a chest department. It has patterns — coordinated ways of producing force that show up over and over in training and in ordinary life. There are about six of them, and once you can see them, program design gets a lot less mysterious. You stop asking "what should I do today" and start asking "which patterns have I not loaded this week."

Here is what each one actually is, what determines whether you are good at it, and which of the form rules you have been given are worth keeping.

How deep should you squat, and who decides?

A squat is a simultaneous bend at the hip, knee, and ankle while your torso stays roughly upright. All three joints share the work, and shifting your torso angle shifts who does more — a more upright front squat asks more of the quadriceps, a more folded low-bar back squat asks more of the hips.

Depth is where the arguments start. Three things actually decide how deep you can go with a stable spine and heels down.

Hip anatomy. The socket depth and the angle your thigh bone comes off it vary a lot between people, and you cannot stretch bone. Some people find a deep, narrow squat comfortable. Others need a wider stance and toes turned out to find the same depth. Neither is a character flaw.

Ankle range. If your shin cannot travel forward over your foot, your body will find depth somewhere else — usually by lifting the heels or folding the torso. A slightly elevated heel, from a lifting shoe or a small plate, often fixes this immediately while you work on the range.

Practice. Squat depth improves with squatting. This is boring and it is the biggest factor for most beginners.

Now the two rules to let go of.

"Never let your knees go past your toes." Your knees pass your toes every time you walk down stairs, get off the floor, or lunge. Restricting forward knee travel does reduce load at the knee — by shoving it onto your hips and lower back instead. The rule is not a safety principle, it is a redistribution. In a deep squat, forward knee travel is required.

"Butt wink will destroy your spine." At the bottom of a deep squat many people's pelvis tucks slightly and the lower back rounds a few degrees. This is normal end-range hip behavior. A small amount of it under a moderate load is not an emergency. If it happens early in the descent or under heavy load, reduce depth or load — not because you are one rep from disaster, but because you want the position you can control.

What actually deserves attention: knees collapsing sharply inward under load, heels leaving the floor, and a torso that dumps forward as soon as it gets hard. Those are control problems, and they respond to lighter loads, better setup, and reps.

The hinge is the pattern most people never learn

If a squat is a bend, a hinge is a fold. Your hips travel backward, your knees stay relatively quiet, your shins stay closer to vertical, and your hamstrings and glutes do the work of bringing you back up. Deadlifts, Romanian deadlifts, kettlebell swings, and good mornings are all hinges.

Almost everyone squats their deadlift the first time they try it. The fix is usually a wall: stand a few inches in front of one, push your hips back until your glutes touch it, then step forward an inch and repeat. That backward hip travel is the pattern.

The other half of a hinge is load transfer. Your spine's job here is not to move — it is to stay stiff enough to transmit force from your hips to the bar. That is what bracing is for: a breath held into your abdomen, ribs stacked over pelvis, and enough tension that your torso behaves like one piece.

Here is where the industry has oversold its certainty. You have been told your spine must be perfectly neutral or you will hurt yourself. The research linking spinal flexion during lifting to back injury in otherwise healthy people is considerably weaker than the confidence with which the rule is delivered. Back pain research over the last two decades has moved steadily away from posture as the villain, and there is reasonable evidence that fear of movement itself is associated with worse outcomes for people with back pain.

That is not permission to load a maximal deadlift with a rounded back. Position under heavy load is a performance issue — a stiff torso transfers force better, so you lift more. But a slightly rounded back on a moderate set of RDLs is not a catastrophe, your spine is not made of glass, and if you have been avoiding hinging entirely out of fear, that avoidance is probably costing you more than it is protecting you. If you have current back pain, that is a conversation for your doctor or physical therapist, not for the internet.

Pushing and pulling, in two directions each

Push and pull each come in a horizontal version and a vertical version, which gives you four slots.

Horizontal push: bench press, push-up, machine chest press. Horizontal pull: any row. Vertical push: overhead press, landmine press. Vertical pull: pull-up, chin-up, lat pulldown.

Fill all four across a week and your upper body is covered. Most people fill the two push slots enthusiastically and the pull slots reluctantly, which is where the common advice to do more pulling than pushing comes from. Treat that as a reasonable rule of thumb for people who bench three times a week, not as a law of nature. If your pulling volume already matches your pushing volume, you do not need to chase a ratio.

One more myth worth retiring: overhead pressing is not inherently bad for shoulders. Shoulders that have never been trained overhead tolerate it poorly, which is a training history problem, not an anatomy problem. Build up gradually, use a grip width that lets your elbows stay under the bar, and let the range you own dictate the range you load.

One leg at a time, and the pattern almost nobody trains

The last two patterns are the ones that get cut when a session runs long, and they are the two with the most obvious carryover outside the gym.

Unilateral work — lunges, split squats, step-ups, single-leg RDLs — loads one side at a time. That does two things a barbell cannot. It exposes side-to-side differences your bilateral lifts hide, and it forces the hip stabilizers to control the pelvis without a second leg propping things up. Walking, stairs, and running are all single-leg tasks.

Loaded carries are the simplest hard thing in training. Pick up something heavy, walk with it, keep your ribs down and shoulders back. A farmer's carry loads grip, upper back, trunk, and hips at once, and a suitcase carry — weight in one hand only — turns the whole thing into an anti-side-bend exercise. Anyone who has hauled a bag of softener salt up icy porch steps in February has done an unplanned one.

Rotation and anti-rotation round it out. Some of your training should involve producing rotation — a cable chop, a rotational med ball throw — and some should involve refusing it, like a Pallof press where you hold a cable's pull without letting your torso turn. Your trunk's primary job in real life is resisting movement, not creating it.
